The Strong Knees System · By The Kneehaber

For post-ACL rehab · patellar tendinopathy · meniscus · kneecap pain · arthritis · and knees that just hurt

After 4 ACL tears, 4 surgeries, and 10 years of rehab — this is the system I wish I had 10 years ago

Four ACL tears in the same knee taught me that getting cleared and getting strong are two very different things. Your knee doesn't work alone — it depends on everything above and below it, and the Strong Knees System trains all of it. Five programs, 28 weeks of progression, and knees you stop having to think about. Whether you're coming back from injury or getting ahead of it.

Sound Familiar?

  • You brace yourself on every flight of stairs
  • You've been "cleared" but you still don't trust your knee
  • You warm up for 20 minutes just to feel normal for 10
  • You've quit sports, runs, or hikes you love because your knee said no
  • You're stuck in the loop: rest it, feel better, come back, flare up, repeat

Here's what you need to learn:

Rest doesn't build strong knees. Foam rolling doesn't build strong knees. Random exercises you found on Instagram don't build strong knees, because a saved reel isn't a system. There's no progression behind it, and progression is the entire game: load your knees a little more each week than the week before, and they adapt. Skip that, and they don't.

Your knee doesn't need more rest. It needs more strength than your life demands of it. That gap between what your knees can handle and what you ask of them? That's where the pain lives.

Rehab Got You Functional. Nobody Made You Strong.

Physical therapy does its job. It gets you walking, bending, and back to daily life. I spent 10 years in rehab across four ACL tears, and I credit it for every one of those recoveries.

But functional is where rehab ends, and it's where most people get stuck. Functional means you can walk to your car. Strong means you can hike down a mountain, handle a heavy squat, finish a long run, and play a full game without thinking about your knee once.

Nobody hands you the bridge between those two. That's what this system is.

Your Knee Isn't the Problem

Your knee is a junction. It takes orders from everything above and below it. When your feet, ankles, calves and tibialis, quads, hamstrings, and hips aren't holding up their end, the knee pays the bill.

That's why the knee-specific stretches and the saved reels never stick. They chase the sore spot and skip the chain that's causing it.

The Strong Knees System trains the whole chain:

  • Feet, calves, and tibialis — your shock absorbers, trained first, every session
  • Quads and VMO — full range strength in the deep positions your knee meets in real life
  • Hamstrings — the ACL's best friend, trained eccentrically and concentrically
  • Hips and glute med — the steering wheel that stops your knee caving in

No single exercise fixes your knee. A system does.

The Strong Knees System

Five complete programs. 28 weeks of progressive training. One knee you stop having to think about.

PROGRAM 1 — FOUNDATIONS (WEEKS 1–8)

Kneehab Foundations program cover: get out of knee pain from the comfort of home

24 guided sessions. All you need is a resistance band, and a slant board helps. Do it in your living room. This phase wakes up the muscles that protect your knees: tibialis, calves, VMO, hamstrings, glutes. Stairs are usually the first thing people tell me got easier.

PROGRAM 2 — STRENGTH (WEEKS 9–20)

Kneehab Strength program cover: strengthen the muscles that protect your knees

36 guided sessions, 3 days a week. Dumbbells, kettlebells, and a barbell if you have one. Quad day. Posterior chain day. Hip day. Every week progresses on the last, with a built-in deload so your joints adapt instead of flare.

PROGRAM 3 — PERFORMANCE (WEEKS 21–28)

Kneehab Performance program cover: jump, sprint, and cut at full speed

24 guided sessions. Strength is the floor; this is the ceiling. Plyometrics, deceleration, landing mechanics, and single-leg power, so you can jump, land, sprint, and cut at full speed.

THE PATELLAR TENDON FIX

Kneehab Patellar Tendon Fix program cover: build your tendon back to tolerance

5 progressive phases for pain right below the kneecap. Run it on its own or alongside the main progression, whenever that tendon is the thing talking loudest.

KNEE MOBILITY LIBRARY

Kneehab Mobility program cover: ten minutes a day for ankles, hips, and knees

Ten minutes a day for ankles, hips, and knees. Runs alongside everything else and makes every session above it load better.

NEXT UP — KNEEHAB SKI SEASON (8 WEEKS)

COMING MID-OCTOBER
Kneehab Ski Season program cover: build strong knees for the ski season

Eight weeks to build strong knees for ski season, on top of the base the System gives you. It lands in the app mid-October. If you're a member, it's yours for free.

Start at Program 1 even if you lift. It's eight weeks, and it builds the base that makes the next twenty work.

Built for Every Level of Knee

Connor doing a band-resisted squat holding a plate in his garage gym, skis and bikes on the wall behind him

"I JUST WANT MY KNEES TO STOP BEING A THING."

Stairs, hikes, playing with your kids, getting off the floor without a sound effect. Foundations starts exactly where you are. No gym required.

Connor in a barbell front squat on a slant board in his garage gym

"I TRAIN, BUT MY KNEES ARE THE WEAK LINK."

You lift, run, or do CrossFit, and your knees are the governor on everything. The System turns them from the thing you train around into the thing you train through.

Connor upside down in a cork off a park jump in Tahoe, blue sky and pines behind him

"I WANT BACK ON THE MOUNTAIN / COURT / FIELD."

Post-injury, post-surgery, or post-fear. Foundations and Strength build the base; Performance puts the athlete back on top of it. It's the exact progression I used to get back to skiing without an ACL.

You set the ceiling. The system builds the floor.

Four ACL Tears in 8 Years — My Story

Six photos across Connor's four ACL tears, stamped 2015, 2016, 2019 (the third reconstruction, two years after the 2017 tear), and 2023: on crutches, in knee braces, racing in a brace, and in a hospital bed after surgery

From 2015 to 2023, I tore the ACL in my right knee four times. After my fourth tear, I decided enough was enough and opted not to get surgery again. That was almost four years ago now.

You may read that and wonder why I'm qualified to help you with your knees. The truth is, I'm not a physical therapist, and I don't pretend to be.

I'm a strength coach and personal trainer. I'm someone who has been through the wringer with knee injuries, and I've learned what it takes to persevere through them.

Throughout my 4 ACL tears, I did the rehab, listened to the doctors and physical therapists, and got cleared through passing return-to-sport tests. Every single time. Yet every single time, my ACL would re-tear.

That's how I learned physical therapy gets you cleared, not ready. My rehab made me strong enough for daily life. It was never built to prepare me for what high-level sport demanded. That gap is where I kept getting hurt, and closing it is what I've spent the last several years figuring out.

That's what I coach now. Not the rehab. The part that comes after it, that nobody handed me.

You Are Not Your MRI

An orthopedic surgeon recently looked at my right knee and wrote: severe osteoarthritis. Bone-on-bone. Knee replacement likely before I turn 40. My MRI reads worse: full-thickness cartilage loss, a complete ACL graft tear, most of my meniscus gone. You can see a snapshot of it below.

On paper, my knee should be done. That same knee skis, runs, trains, and lives a very active lifestyle. Pain-free.

A scan is a snapshot of structure, and structure is a poor predictor of who actually hurts. Plenty of people with clean MRIs have knees that ache every day. Plenty of people with ugly ones are out skiing, lifting, and running.

Your scan is a snapshot. Your strength is a choice.

Excerpts from Connor's imaging with findings highlighted: a 2023 MRI listing full-thickness cartilage loss and a complete ACL graft tear, and a 2026 X-ray impression of severe bone-on-bone osteoarthritis with knee replacement likely before age 40. Identifying details redacted.
Verbatim excerpts from my own imaging. Identifying details redacted.

What This Knee Has Done Since Tear Four

Bone-on-bone on the scan. This is what it does anyway. Every one of these was trained on the Strong Knees System.

SATISFACTION GUARANTEE 100% ★ ★ ★ ★ ★

Stronger Knees or It's Free

Run the first four weeks of any program in the system. If your knees don't feel stronger and more capable than they have in months, email me at [email protected] within 30 days of your first payment and I'll refund that payment in full. No questions asked.

The guarantee covers your first payment. After that, cancel anytime and you won't be billed again.

Who This Isn't For

This is a training program, not treatment.

  • If you're still inside your surgeon's post-op protocol, finish that first. Your PT's plan beats mine right now.
  • If your knee is locking, giving out, or swelling every time you use it, that needs someone to look at it in person. Not a program.
  • And if you're looking for a diagnosis, I can't give you one. Nobody can do that through a screen.

Get cleared. Then come build the strength nobody gave you afterward. I'll be here.

Questions, Answered.

What equipment do I need?

Foundations needs a resistance band, and a slant board helps. Strength uses dumbbells or kettlebells, plus a barbell if you have one. Performance needs a box or a sturdy bench and enough space to jump. The Mobility Library needs nothing at all. You can run the first eight weeks entirely in your living room.

How much time does it take?

Foundations sessions run 30–40 minutes, three days a week. Strength runs 45–60. Performance is about 45. Mobility is ten minutes whenever you can fit it. If a week goes sideways, the app just picks up where you left off.

Will this work for my kind of knee pain?

The system was built around the big ones: patellar tendinopathy, kneecap pain, meniscus issues, post-ACL knees, and arthritic knees that ache with activity. It works because it trains the whole chain around the knee instead of chasing the sore spot. If your tendon is the loudest problem, the Patellar Tendon Fix runs alongside the main progression. What I can't do is diagnose you — if your knee locks, gives out, or swells after every session, get it looked at in person first.

I'm not an athlete. Is this too intense?

No. Foundations starts with a band in your living room, and you control the loading week to week. The spectrum this was built for runs from "I want stairs to stop being a negotiation" to "I want my vertical back." You start where you are, and the progression meets you there. Whether you're coming back from injury or getting ahead of it, the entry point is the same.

I already lift. Won't the start be too easy?

Start at Program 1 anyway. It's eight weeks, and it trains the pieces lifting usually skips: tibialis, VMO at end range, slow tendon loading, single-leg control. Every strong lifter I've coached found holes in week one. Strength and Performance will load you as heavy as you want after that.

How do I access the programs?

Through the Kneehab Training App on your phone. Join the membership, and your invite email lands within a few minutes. Tap the link, download the app, log in, and Day 1 of Foundations is sitting there with the video demos ready.

How does billing work?

You're billed every 3 months, starting the day you join. Think of each payment as one training block: most programs run 8 to 12 weeks, so each payment covers a full program start to finish. It renews every 3 months until you cancel, and you can cancel anytime.

Will I get a heads-up before I'm charged again?

Yes. I'll email you 2 days before every renewal, so you always know exactly when the next charge lands. If you'd rather not continue, cancel before that date and you won't be charged again. No surprise charges, ever.

How do I cancel?

Email me at [email protected]. I'll handle it within a day. No reason needed.

What happens when I cancel?

You keep full access through the end of the 3 months you already paid for. After that, your account is archived. Your training history is saved, so if you come back, you pick up where you left off. Rejoin anytime.

I'm a founding member. What happens to my price?

It stays at $37 every 3 months for as long as your membership stays active. That's the deal for the first 50. If you cancel and come back later, you rejoin at the standard price of $67 every 3 months.

What if it doesn't work for me?

Then it's free. Run the first four weeks, and if your knees don't feel stronger and more capable, email me at [email protected] and I'll refund your first payment in full. You've got 30 days from that first payment, and you don't need a reason.

How fast will I feel a difference?

Everyone's in a different spot. If you're strengthening healthy knees, you'll feel stronger pretty quick. If you're coming back from an injury, it can take longer for that knee to settle down. And if you don't feel better or see any progress within 30 days of your first payment, shoot me an email. I'll happily talk through options with you, and if you want that first payment refunded, you've got it.

Connor Clayton in his Best Ever hat

P.S. Four ACL tears taught me one thing: nobody is coming to fix your knee for you. But with the right system, you can build one strong enough that it doesn't need fixing. That system is right below: $37 every 3 months. The guarantee makes your first payment free if I'm wrong.
