Kneehab Run · 12 weeks · Inside the Strong Knees System
Get Back to Running with Strong Knees
Maybe you stopped running years ago because your knees told you to. Maybe you're a few months past surgery and physical therapy and nobody has told you how to get from "cleared" to actually running again. Or maybe you run now and the knee starts complaining somewhere past 5k, every time. Kneehab Run is the strength work I'd put you on before I'd let you build mileage: twelve weeks, three sessions a week, aimed at the feet, calves, quads, hamstrings and hips that take two to three times your bodyweight on every single step. I'm training for a marathon on a knee with no ACL. This is how.

Who Kneehab Run Is For
- ✓Returning to running after a knee injury or surgery. ACL, meniscus, a scope, a long stretch of knee pain. You have done the rehab, you are cleared to train, and you want a plan for the gap between "cleared" and "running".
- ✓Runners whose knees complain past a certain distance. Pain under or around the kneecap, a tendon that talks the next morning, shins that ache. Usually the knee is paying for calves, hips and feet that never got trained.
- ✓People who quit running years ago because of their knees and want to try again without the same ending.
- ✓Anyone living without an ACL who has been told running is off the table. I have been told the same thing. Strength is what changes that conversation.
Not for the first weeks after surgery, or a knee that is swollen, locking or giving way. Get that looked at first. If you are brand new to training, start with Foundations in the same app and move into Kneehab Run after it.
Why I Built This Program
I never thought of myself as a runner. I was a park skier, then a guy with four ACL tears in the same knee, and by the fourth one the knee had no ACL, a compromised meniscus and arthritis. Running was the thing everyone assumed was gone. For a while I assumed it too.
Then I got curious. I had spent years building the strength around the knee for skiing and lifting, and I wanted to know whether that strength would carry a footstrike. It did. Two half marathons later, I'm training for the Honolulu Marathon on December 13 on that knee, with HYROX on November 13 on the way, and this week I ran ten miles on it. Not because the knee healed, it can't. Because the feet, calves, quads, hamstrings and hips around it are strong enough to do the job the ACL used to do.
Here is what I learned on the way, and what every runner with cranky knees needs to hear. Running is a single-leg sport. Every step puts two to three times your bodyweight through one leg, and the first thing to take that load is your foot and calf, not your knee. Runners train the quads a bit and the calves almost never, and the tibialis posterior, the muscle that holds your arch up, usually never at all. The knee ends up paying the bill. So this program spends more time on the feet, calves and shins than any knee program I know of, and still hits the quads and hamstrings twice a week or more, because a strong VMO and strong hamstrings are what keep a kneecap tracking and a shin from sliding forward on every landing.
And the running stays yours. I'm not going to hand you a run schedule inside a strength app. Use a couch-to-5k, use Runna, use the loop you love, and keep one rule: pain stays at 3 out of 10 or less during the run and the next morning. This program is the part that makes that rule easy to keep.
No ACL in the right knee in any of these. Two half marathons done. HYROX on November 13 and the Honolulu Marathon on December 13 are next, on the same programs you get below.
How the 12 Weeks Are Built
Three blocks of four weeks. Base, load, spring. Weeks 4, 8 and 12 are lighter so the knee catches up.
Weeks 1 to 4
Block 1: The base
Bodyweight and light dumbbells, isometric holds, two-foot plyos. Week 1 opens with the Run-Ready Test so you have numbers to beat.
Weeks 5 to 8
Block 2: Load
Dumbbells on the squats, Nordics, weighted hip flexors, eccentric calf raises, and every hop moves to one leg.
Weeks 9 to 12
Block 3: Spring
Bulgarians, heavier single-leg work, hip airplanes, single-leg pogos onto a plate and bounds. Week 12 is lighter and ends with the retest.
The Three Sessions
Monday, Wednesday, Friday is the easy version. Run on the days between.
Monday
Run A: Quads, Calves and Feet
The legs that take the footstrike.
Deep slant board squats, split squats, Poliquin step ups and step downs for the quads and VMO, a hamstring exercise every week, then single-leg calf raises building to 25 clean reps, soleus holds and the tibialis posterior calf raise with a ball between your heels.
Wednesday
Run B: Hips, Hamstrings and Single Leg
Everything that holds the knee straight when your foot lands out in front.
Hamstring slides that progress to Nordics, single-leg RDLs, weighted hip flexor raises, glute med work that progresses to hip airplanes, Copenhagen planks, then calf raises under a bent knee and weighted tibialis work for the shins.
Friday
Run C: Feet, Ankles and Springs
Landings and bounce.
Pogo hops, lateral hops and depth drops to a stick, all moving to one leg in block 2 and to single-leg bounds in block 3. Then step downs, reverse Nordics, a hamstring exercise, and the foot work: big-toe calf raises, the ball calf raise again, single-leg balance.

What's Inside Kneehab Run
- ✓ Twelve weeks, 36 sessions, three a week. About 50 minutes each. Strength only: the running stays yours. Run on the days in between with whatever plan you like, a couch-to-5k, Runna, or the loop you already love.
- ✓ Feet and calves in every single session. Calves take two to three times your bodyweight on every step and are the most under-trained muscle in runners. Tibialis posterior, big-toe calf raises, soleus holds, ankle control. No other knee program does this.
- ✓ Quads and hamstrings twice a week or more. Deep slant board squats for the VMO, Poliquin step ups, step downs, reverse Nordics, and a hamstring exercise on all three days.
- ✓ The Run-Ready Test, week 1 and week 12. Max single-leg calf raises, max tibialis raises, 30 seconds of eyes-closed balance and five filmed single-leg landings. A before and after you can see.
- ✓ A video of me doing every exercise, with the sets, reps, rest, a swap for small spaces or missing equipment, and a note on why it is there.
- ✓ The Kneehab Training app. Your sessions, timers, progress tracking and the demo videos in one place, on your phone.
One rule runs the whole program, in the gym and on the road: pain stays at 3 out of 10 or less, during and the next morning. Every session tells you what to drop if a knee gets loud.
It Comes Inside the Strong Knees System

Questions About Kneehab Run
Is Kneehab Run sold on its own? +
No. It is one of the programs inside the Strong Knees System, which is $67 every 3 months (about $22 per month). One payment covers the full 12 weeks of Kneehab Run and everything else in the app, and you can cancel any time after.
Is there running in the program? +
No, and that is on purpose. Kneehab Run is the strength work: three sessions a week that build the feet, calves, quads, hamstrings and hips to take a footstrike. You run on the days in between with your own plan. The one rule I give you for the runs: pain stays at 3 out of 10 or less during the run and the next morning. If it does not, cut the next run in half and keep lifting.
Who is it for? +
Anyone cleared to train who wants to run without their knee being the limiter: after surgery and physical therapy, living without an ACL, years off because of the knees, or a runner whose knee complains past 5k. It is not for the first weeks after surgery or a knee that is swollen, locking or giving way.
Do I need to do Foundations first? +
If you are newer to training or coming off an injury, yes, and it is in the same app. Finish the eight weeks of Foundations, then start Run. If you already lift and can do 3x10 slant board squats, 3x15 single-leg calf raises and 30 seconds of single-leg balance without pain, you can start Run directly.
What equipment do I need? +
A mini band, a long band with a door anchor, a step or low box, a bench, one or two dumbbells, and a small ball or a rolled towel for the calf raises. A slant board and sliders help but are optional. Every exercise has a swap written into the session for small spaces.
When does Kneehab Run land in the app? +
in November 2026. Join now, start Foundations (it is the base Run builds on), and Kneehab Run appears in your Programs tab the day it goes live, at no extra cost.
Is there a refund? +
Yes. Run the first four weeks of any program in the System. If your knees do not feel stronger and more capable, email me within 30 days of your first payment and I will refund it in full.
Who's Behind It
I'm Connor, The Kneehaber. Former park skier, four ACL tears in the same knee, currently running on it without one. I'm a NASM certified trainer and an ATG Level 2 coach, not a physical therapist, and I'll always tell you to get a loud knee looked at before you load it. This is the strength work that got my own knee from "running is probably off the table" to marathon training, and I'd love for it to do the same for yours. If you've got a question before you join, email me at [email protected] and I'll get back to you.
Happy Kneehabing,
Connor
