The Kneehab Isometrics Guide
When my knee flares up, holds are the first thing I reach for. Nothing calms a hot knee down faster, and there's no impact and no gym involved: you, a wall and a band. This is the toolkit I use when my knee gets loud. Eight holds, two short routines, the science behind why it works, and a video for every one. Drop your email below and I'll send it over.
The guide lands in your inbox in about a minute. You'll also get my weekly knee-training email, and you can unsubscribe anytime.

What's Inside
- ✓ Why holds calm a hot knee. Long holds turn the pain dial down (in the study that put this on the map, pain dropped by nearly half for up to 45 minutes), switch the quads back on, and load the tendon without any impact.
- ✓ The four rules of the hold. Find your angle, work at a 7 out of 10, hold 30 to 45 seconds, and keep pain at 3 out of 10 or less. Get those right and the holds do the rest.
- ✓ Routine A: quads and tendon. Wall sit, Spanish squat hold, split squat hold, Poliquin step up hold and a bent-knee calf raise hold. The pain-relief session.
- ✓ Routine B: hips and backside. Glute bridge hold, adductor hold, banded abduction hold, hip flexor hold and single-leg balance. The support crew that keeps the knee tracking straight.
- ✓ Your week, and what to do in a flare-up. Two or three 15 to 20 minute sessions a week, a video for every hold, and the short equipment list (a wall, two bands, a door anchor).

"Within 30 days of doing these exercises I felt no more pain! I haven't worked out in about 6 months currently and STILL no pain! The program really works and I learned so much!"
★★★★★
"Went through a 40% meniscus removal in May 25. Found your program in late June 25. Diligently following your recommendations to this day. My knee feels very strong."
Who's Behind It
I'm Connor. Four ACL tears, a torn meniscus and cartilage damage in the same knee, so I'm no stranger to a flare-up. Isometrics are how I get my knee quiet again, and this guide is exactly what I do when it gets loud.
